Sleep Schedule Fix
On this page
Part 1: How to Sleep Right Now
- Brain Dump: Write out any racing thoughts or tomorrow's to-do list on physical paper to clear your mind.
- 20-Minute Reset: If awake after 20 minutes, get out of bed. Go to a dimly lit room and only return when your eyelids feel heavy after a low stimulus activity, engaging your mind without screens or excitement:
- Read a dull, dense, or dry physical book.
- Listen to a dedicated sleep podcast or a dry topic with zero personal stakes.
- Listen to a familiar podcast or story where you already know what happens next.
- Then get back to bed:
- "SILENT" Trick (Cognitive Shuffling): Think of a word like "SILENT." For each letter, visualize objects starting with that letter (e.g., S = Sheep, Shadow, Soup) to scramble analytical thinking.
- Breathing Technique: Do the Physiological Sigh—take two sharp inhales through the nose, followed by one long, slow exhale through the mouth. Repeat 3 to 5 times.
Part 2: How to Fix the Routine
-
Anchor Wake Time: Set a strict morning wake-up alarm and stick to it, no matter how little sleep you got the night before.
-
Light as a Switch:
-
Morning: Get 10–15 minutes of bright sunlight in your eyes immediately upon waking to stop melatonin.
-
Evening: Dim all overhead lights and eliminate blue screen light after sunset to signal bedtime.
-
Food Anchor: Delay your first meal until your new, desired morning wake time to biologically signal that the day has started.
-
Delay, Don't Force (Optional): If your schedule is severely flipped, push your bedtime forward by 1 to 2 hours each day to circle back to normal, rather than forcing it backward.
